At a Glance

Level: Beginner–Advanced
Length: Approximately 15–20 minutes
Equipment: Dumbbell, BOSU, weight bench
Focus: Lateral hip and thigh strength, pelvic stability, single-leg control, and progressive loading of the tissues and muscles that support the IT band
Best For: Runners and active adults who want to build greater lateral-chain strength, improve hip and pelvic control, increase tolerance to repetitive loading, and address weaknesses that can contribute to discomfort along the outside of the hip, thigh, or knee.

Why This Program Works

Runners need a strong lateral chain because every stride is essentially a series of single-leg landings. Your lateral hips and glutes have to stabilize the pelvis, control the position of the femur, and manage the forces traveling through the outside of the leg.

The IT band is an important part of that system.

When the muscles surrounding and tensioning the IT band don’t have enough strength or capacity for the repetitive load of running, pain can show up along the outside of the hip or, commonly, near the outside of the knee.

Increasing mileage, speed, and hills, can expose that lack of capacity even more.

This program progressively LOADS the lateral hip, glutes, and tissues associated with the IT band rather than treating the area as something that simply needs to be stretched or foam rolled.

That load is important. Tissues adapt to the demands placed on them. If an irritated lateral chain never develops the strength and capacity to tolerate running loads, repeatedly avoiding load altogether doesn’t address the underlying capacity problem.

Through progressively more challenging lateral loading positions, this program builds lateral hip and glute strength, pelvic stability, muscular endurance, and load tolerance - all qualities runners need in order to stay controlled and strong from one stride to the next.

The goal is to build a stronger, more load-tolerant lateral system so it can better handle the repetitive demands of running and help reduce the factors that can contribute to IT band pain and injury.

Who This Program Is For

This program is designed for runners and active adults who need more strength and load capacity through the lateral hips, glutes, and outside of the thigh.

It’s especially beneficial if you:

  • Experience recurring tightness, aching, or discomfort along the outside of the hip, thigh, or knee

  • Notice IT band discomfort during or after running, particularly as mileage or speed increases

  • Struggle with hills, longer distances, or faster running without lateral hip or knee discomfort

  • Have been stretching and foam rolling your IT band but the same symptoms keep returning

  • Need greater hip and pelvic stability when standing, landing, or moving on one leg

  • Want to strengthen the lateral chain before increasing mileage, speed, or training intensity

  • Want to build the strength and muscular endurance needed to better tolerate the repetitive loading of running

You don’t need to wait until IT band pain develops to strengthen this system. Building lateral hip and glute strength proactively can help your body better manage the thousands of single-leg loading cycles that happen during every run.

What You’ll Achieve

This program is designed to progressively build the strength, stability, and load tolerance your lateral chain needs to better handle the repetitive demands of running.

With consistent training, you’ll work toward:

  • Stronger lateral hips and glutes

  • Greater strength and capacity through the tissues that support and tension the IT band

  • Improved pelvic stability during single-leg stance

  • Better control of the hip and femur with each running stride

  • Increased muscular endurance as mileage and fatigue build

  • Greater tolerance for hills, speed work, and longer distances

  • Reduced reliance on stretching and foam rolling as the only strategy for recurring IT band tightness

  • A stronger, more capable lateral chain that can absorb, control, and transfer force more effectively

The goal is to give your body the capacity to handle the load you’re asking it to perform under so the outside of your hip and knee aren’t repeatedly becoming the weak link in your run.
